My suggestion is to plan your meals, Training Day vs Non-Training Day, use My Fitness Pal to help you do this, then use that as your plan for the week.
At the end of the week, make any changes you feel necessary to increase enjoyment of your menu.

Slow Stretch / Quick Rep - 3 seconds stretch and 1 second quick rep
Controlled each way - stay in control of the weight both ways, but move in a brisker pace ( one two - one two).
